Body Recomposition After 40: Can You Really Build Muscle While Losing Fat?
Every trainer over 40 has been told to pick one: bulk or cut. The research says you can sometimes do both, under specific conditions, and age changes the math.
The old advice was simple. Eat big and get strong, then diet down and lose the fat you gained doing it. Bulk, cut, repeat.
Then everybody started talking about recomposition, adding muscle and dropping fat at the same time, and the internet split into people who swear it is routine and people who insist it is impossible outside of beginners and steroids. Both camps are overstating it. Here is what the actual trials show, what conditions it takes, and how much of it survives past 40. This is education, not medical advice.
The trial that showed it can happen
The cleanest demonstration comes from a four-week study in young men. Researchers put them in a hard energy deficit, roughly 40 percent below requirements, and had them train six days a week combining resistance training with high-intensity interval work. Half got 1.2 grams of protein per kilogram of body weight per day, half got 2.4 grams.
Body composition was measured with a four-compartment model, which is about as accurate as this gets outside a research hospital.
The high-protein group gained 1.2 kg of lean mass and lost 4.8 kg of fat. The lower-protein group gained 0.1 kg of lean mass and lost 3.5 kg of fat (Longland et al., 2016).
Read that again. In a 40 percent deficit, the high-protein group added lean mass. Recomposition is real, and that trial nails down the conditions: a lot of protein, a lot of training, and a controlled deficit.
Now the caveats, because they matter. Those were young men, it ran four weeks, and the training volume was brutal. This is proof of concept, not a description of your Tuesday.
Who it actually works for
Recomposition happens most readily when there is a lot of headroom, meaning a big gap between where your body is and where training can take it.
That describes four groups: men who have never trained seriously, men returning after a long layoff, men carrying substantial excess fat, and men who have been chronically underfed on protein. If you are any of those, you are the most likely to add muscle and drop fat at the same time.
If you are a lean, well-trained 45-year-old who has been consistent for a decade, your headroom is small. You can still recomposition slowly, but the rate will be measured in a kilogram a year, not a month, and it will be hard to see on a scale.
What age actually changes
Two things get harder after 40, and both are fixable rather than fatal.
The first is anabolic resistance, the idea that older muscle responds less to protein and training. A systematic review looked at studies directly comparing young and older adults. Following exercise alone, 8 of 17 study arms showed clear evidence of age-related anabolic resistance, and with amino acids alone it was 8 of 21. But when exercise and protein were combined, only 2 of 10 arms showed it. The authors' conclusion was that optimizing both is enough to produce a comparable muscle protein synthesis response in older and younger people, as long as the training volume and the protein and leucine dose clear a threshold (Shad et al., 2016).
In plain terms: older muscle is not deaf, it just needs a louder signal. Enough weight, enough protein, in the same session.
The second is that the returns shrink. A meta-analysis of 49 studies and 1,328 adults aged 50 and up found resistance training produced a pooled mean lean body mass gain of 1.1 kg. Higher-volume programs produced significantly bigger gains, and older participants gained less than younger ones (Peterson et al., 2011).
1.1 kg is not a transformation. It is also not nothing, and the volume finding tells you what to do about it: more work, not less.
The protein number
This is where most men over 40 are leaving results on the table.
A meta-analysis and meta-regression of 49 studies and 1,863 participants found protein supplementation significantly increased one-rep-max strength by about 2.5 kg and fat-free mass by about 0.3 kg during prolonged resistance training. Two findings from the regression are worth your attention. Protein's benefit shrank as age increased, and it was larger in people who already had training experience. The break point analysis found no further gains in fat-free mass once total protein intake exceeded about 1.62 g/kg/day (Morton et al., 2018).
So roughly 1.6 g per kilogram of body weight is where the returns flatten for adding muscle in normal conditions. For a 90 kg man, about 145 grams a day.
That number goes up when you are dieting. The recomposition trial that actually produced lean mass gains in a deficit used 2.4 g/kg (Longland et al., 2016). When calories are low and training is high, protein does more work.
What it takes, honestly
A small deficit, not a crash. The trial used a brutal one, but it also used six days a week of hard training in supervised young men for only four weeks. For a 45-year-old working a real job, a modest deficit is the version that survives contact with life.
Protein at the top of the range. 1.6 g/kg if you are maintaining, higher if you are cutting. Spread across meals rather than dumped in one.
Real resistance training, with volume. The age meta-analysis was explicit that higher-volume programs did better (Peterson et al., 2011). Three sessions a week that actually get progressively harder, not two half-hearted ones.
Patience with the scale. This is the part that breaks people. If you add a kilogram of muscle and lose a kilogram of fat, the scale does not move. Your waist and your lifts will tell you what the scale cannot.
Sleep. Recomposition is a recovery-limited process. If you are sleeping five hours, you are not doing this.
When to stop trying to do both
There is a point where splitting the difference means doing neither well.
If you are carrying a lot of fat and your health markers are poor, prioritize fat loss and lift hard to protect what muscle you have. If you are already lean and genuinely want to add size, accept a small surplus and stop trying to see abs while you do it. Chasing both at once from a lean, trained starting point is the slowest path to either.
Recomposition is a real phenomenon, not a universal strategy.
The verdict
Yes, you can build muscle and lose fat at the same time after 40. The randomized evidence supports it, but the conditions are strict: high protein, hard resistance training with real volume, a controlled deficit, and enough sleep to recover.
What changes with age is the size of the return, not whether the return exists. Older muscle responds when the training and the protein are both sufficient, and it responds less when either one is skimped on. Most men over 40 are not failing at recomposition because of their age. They are failing at it because they are eating 90 grams of protein and calling three easy sets of curls a workout.
Fix the protein, add the volume, then judge results by your waist and your lifts instead of the scale.
That is the verdict.

Common questions
Is body recomposition actually possible, or is it a myth?
It is real and it has been demonstrated in a randomized trial. Young men in a 40 percent energy deficit training six days a week gained 1.2 kg of lean mass and lost 4.8 kg of fat over four weeks when eating 2.4 g of protein per kg of body weight, compared with 0.1 kg lean gain and 3.5 kg fat loss on 1.2 g/kg (Longland, 2016). The conditions were demanding, which is the point: recomposition happens under specific circumstances, not automatically.
Does body recomposition still work after 40?

Why is the scale not moving if recomposition is working?
Because that is what recomposition looks like. If you add a kilogram of muscle and lose a kilogram of fat, your body weight is unchanged while your body has changed considerably. Track your waist measurement, how your clothes fit, and your working weights in the gym. Weighing yourself daily during a recomposition phase mostly generates frustration.
Should I do recomposition or just pick fat loss or muscle gain?
Depends where you are starting. Recomposition works best when there is headroom: untrained men, men returning from a long layoff, men carrying substantial excess fat, and men who have been chronically under-eating protein. If you are already lean and well trained, progress will be very slow, and you will usually get further picking one goal at a time. If your health markers are poor and you carry a lot of fat, prioritize fat loss while lifting hard to protect muscle.
